Negative Split Running: What 1% Costs Your First Half
A 1% negative split is 63 seconds on a 3:30 marathon and 3 s/km either side of average pace. Split tables, two rules of thumb, and when not to try it.

Negative split running means covering the second half of a race faster than the first — and for a 3:30:00 marathon, a textbook 1 % version is 1:45:32 out and 1:44:28 back. That is a 63-second gap: three seconds per kilometre either side of your 4:58.6/km average. Not a surge, not a heroic last 10 km. It is a restraint problem in the first 10 kilometres, and the amount of restraint required is far smaller, and far more precise, than most race plans admit.
What each percentage actually costs in the first half
A negative split is defined by intent, not by outcome — the Wikipedia entry treats the deliberate slower start as the defining feature, which is what separates a planned negative split from simply fading less than the runner beside you. The arithmetic behind it is fixed. If the second half runs p percent faster than the first, the first half takes T ÷ (2 − p) and the second half takes the remainder.

Two things in that table are worth more than the rest of it. The rounded 10K pair sums to 50:01 — round each half separately and you invent a second you do not have, which is why a plan should live as cumulative clock times rather than as two half-splits. And the half-marathon and 3:30 marathon rows share an average pace, so the same runner needs a 32-second gap over 21.1 km and a 63-second gap over 42.195 km to produce the identical 1 %.
Two rules that replace the table
Gap ≈ percentage × half-time. One percent of a 6,300-second half (1:45:00) is 63 seconds. One percent of a 1,500-second 10K half is 15 seconds.
Pace difference ≈ percentage × average pace. At 5:00/km, 1 % is 3.0 s/km. At 6:00/km it is 3.6 s/km, because the same percentage buys more seconds when each kilometre is longer in time.
Both approximations sit within about 2 % of the exact answer for splits up to 3 %, which is finer than the rounding on any pace band. You can now size a negative split for any goal time in your head, on the start line, without a calculator.
Why a 1 % split is invisible on the lap screen
Three seconds per kilometre is not a readable signal. It hides inside tangent-running, lap-button timing and the difference between your watch's kilometre and the course marker's. Over 5 km, the same plan produces a 15-second difference against even pace — that *is* readable on a cumulative clock.
The operational rule that follows: judge a negative split at 5 km checkpoints, not at kilometre ticks. Runners who check every lap against a target pace tend to correct noise, and correcting noise in the first half is exactly the error the strategy exists to prevent.
Even splits, negative splits, and the positive split nobody plans
Even splitting and the sit-and-kick are the near neighbours here, and Wikipedia catalogues both alongside the negative split. In practice the honest question is rarely "negative or not" but "how negative, and measured in what". Hillrunner's survey of the coaching literature concludes that *slight* negative splits produce better performance than a slightly aggressive race most of the time for most runners (hillrunner.com) — and "slight" is carrying the weight in that sentence. At 3:30 marathon pace, slight is 63 to 127 seconds.
The physiological case is set out in a 2025 review by Grivas in PubMed Central, which groups the supporting mechanisms under energy conservation and glycogen sparing, thermoregulation and fatigue onset, and cardiovascular stability, and reports that athletes adopting a negative split strategy tend to record better overall times (PMC12307312). Note what that review is arguing about: metabolic and thermal load, not willpower.
The course can hand you a split you did not earn
If the second half of your course loses more elevation than the first, a negative split in clock time costs you nothing and proves nothing. If it climbs, a flat clock split already represents a rising effort. When the positive split is the honest plan
Three cases where planning a slower second half is the correct call rather than a failure: a course whose climbing is concentrated after halfway, a race day where the temperature spread between start and finish is large, and any distance where aid-station and terrain time dominates the clock. In those races, chasing a negative split in pace means accepting a sharply rising effort curve — which is a decision, but it should be a conscious one made in the week before the race, not a reflex on the start line.
October and November: the clock falls while the morning warms
Most northern-hemisphere autumn city marathons start in the coldest air of the day, and a 3.5- to 4.5-hour finisher runs the second half in warmer air than the first. That is the seasonal complication behind every negative-split plan for this stretch of the calendar: holding pace as the air warms is already a rising effort, and cutting pace on top of it is a second demand stacked on the first. The 2025 PMC review above lists thermoregulation among the mechanisms it discusses, which cuts both ways — the same physiology that rewards a conservative start also makes a warming second half harder than the split table suggests.
Decide before the start which quantity you are splitting. If the forecast spread between your start hour and your projected finish hour is small, plan the negative split in pace and hold the checkpoint table. If the spread is large, plan it in effort, treat the second-half target as a range, and accept that an even clock split may be the good outcome.
There is a matching trap in the same weather. Standing cold in a start pen for 30 minutes makes the first three kilometres feel unnaturally easy, and that is precisely the stretch where a 1 % plan gets overrun by 20 seconds. Cold legs are not fresh legs — they are cold.
Putting it on paper: checkpoints, not per-kilometre targets

The right-hand column is the whole plan. You are eight seconds down at 5 km and thirty-two at halfway, and every kilometre after that pulls the number back toward zero on its own. The first 5 km budget
At 5 km, every 7 to 8 seconds you sit behind even-split pace commits you to roughly one more percentage point of second-half speed. The general form: your 5 km deficit per percentage point is about your average pace divided by 40 — 7.5 seconds at 5:00/km, 9 seconds at 6:00/km.
That converts a vague instruction ("start conservatively") into a checkable number. Eight seconds down at 5 km is a 1 % plan. Fifteen seconds down is a 2 % plan, whether you chose it or not. Twenty-three seconds down and you are running a 3 % plan, which asks for a 1:43:24 second half off a 3:30 goal.
Four ways the plan comes apart
Banking time. A fast, downhill first 10 km feels like credit. The split table shows what it actually is: a commitment to a second half you have not yet proved you can run.
Chasing the split instead of the time. A four-minute negative split on a 3:30 goal means a 1:47:09 first half. Hillrunner's conclusion was about *slight* splits; four minutes is under-racing dressed up as discipline.
Watch drift. If you do not run perfect tangents, your watch records more distance than the course measures, so watch laps arrive before course markers and the two split sets diverge over 42 km. Plan against course markers.
Splitting the wrong quantity. In a warming race or on a back-loaded course, a negative pace split and a negative effort split are different plans with different outcomes. Pick one in advance.

Is it better to run negative splits?

What is a negative split in running?
It is running the second half of a race faster than the first, deliberately rather than by accident. On a 1:45:00 half marathon, a 1 % negative split is 52:46 followed by 52:14 — a 32-second difference, or about 3 s/km either side of your average pace.
Should you negative split a 10k?
At 50:00, a 1 % split is only 15 seconds (25:08 / 24:53), so the useful version over 10 km is a controlled opening kilometre rather than a slow first half. A common approach is to run kilometre one at goal pace or marginally under, settle into rhythm through 3 km, and let the last two kilometres take whatever is left. Over a distance this short there is little room to recover a genuinely fast start.
What is the 80% rule in running?
In most usage it refers to the 80/20 training-intensity guideline — roughly 80 % of weekly volume run at easy, conversational intensity and 20 % hard. It describes how a training week is distributed, not how a race is paced, and says nothing about splits. Some runners use "80 % effort" informally for the first half of a race, which is a separate idea and worth clarifying before you take advice built on it.
